30-day push-up challenge

30-day push-up challenge

Most 30-day challenges fail in week two because the numbers are fixed and too big. This one starts from your own max test, so it fits you.

Day 1: test your max

Do as many clean push-ups as you can (full, knee or incline). Write it down. This is your max, M.

The plan

  • Week 1 (days 2 to 7): 3 sets of half of M, rest day on day 5.
  • Week 2 (days 8 to 14): 4 sets of half of M plus 1, rest days on days 11 and 14.
  • Week 3 (days 15 to 21): 4 sets of 60% of M, plus one ladder day (1, 2, 3... until form breaks).
  • Week 4 (days 22 to 29): 5 sets of 60% of M, rest on day 26 and day 29.
  • Day 30: re-test your max and compare with day 1.

How to pick the right version

  • If you can do 0 to 5 full push-ups: do the whole challenge with incline push-ups on a counter or bench. Lower the surface each week.
  • If you can do 6 to 15: use knee or incline push-ups for the first week, then mix in full ones.
  • If you can do 15+: full push-ups throughout, and add a tempo or feet-elevated set on the harder days.

Making it stick for 30 days

  • Attach it to something you already do every day: after brushing your teeth, before your morning coffee.
  • Do your sets in the same spot. Leave a mat or towel there as a reminder.
  • Write down the number every day, or let an app record it, so you can see the trend.
  • If you miss a day, don't double up. Just do the next day's plan.
  • Plan two easier days a week. They're part of the challenge, not a failure.

What to expect

Most people see the biggest change in the first two weeks, mostly because their technique and coordination improve. By the end of the month, a beginner who stayed consistent will often double their max set. People who start fitter see smaller jumps but better endurance.

Expect sore chest and arms in the first few days. That fades quickly. Sharp pain in a joint is a reason to drop back to an easier version, not to push through.

After the 30 days

  • Retest your max on day 31 and compare it with day 1.
  • Move to a 3-day-a-week plan with harder variations to keep building strength.
  • Add a pulling exercise like rows to keep your shoulders balanced.
  • Try a squat challenge next. Apex One counts squats, lunges and more with the camera too.

Warm up in two minutes

  1. Arm circles. 10 forward and 10 backward.
  2. Shoulder taps. In a high plank or on your knees, tap each shoulder 5 times.
  3. Easy push-ups. 5 incline push-ups on a counter before your first set.

A worked example

Say your day 1 test is 8 full push-ups. In week 1 you might do 4 sets of 4 to 5, with a minute's rest, on four days. In week 2, 4 sets of 6. In week 3, 5 sets of 6 to 7, plus one set to near failure at the end of the last session. In week 4, 4 sets of 8 to 9. On day 30 you retest, and a result in the mid-teens would be a very normal outcome for that starting point.

If a session feels too hard, finish it with incline push-ups. You still did the work, and you keep the streak going without wrecking your form.

Tracking without fuss

Record three numbers: the date, your total push-ups, and how hard it felt on a 1 to 10 scale. If the hardness rating creeps up to 9 or 10 for several days in a row, take an easier day. If it's sitting at 5 or 6, you can afford to add a few reps.

Apex One counts push-ups with the camera and keeps a streak, a weekly goal and personal bests for you, so the tracking happens without a notebook. Rep competitions are coming soon.

Doing it with friends

A shared challenge is easier to stick to. Agree on the rules up front, especially what counts as a rep, and post your daily totals in a group chat. Honest counting matters: comparing your full-range reps to a friend's half reps is no fun for either of you.

Push-up variations by level

  • Wall push-ups: the easiest start.
  • Counter or bench incline push-ups.
  • Knee push-ups.
  • Full push-ups.
  • Harder: feet raised, slow lowers, or a pause at the bottom.

After day 30

Set a new max, then run the plan again from your new number, or move to a harder variation and start at its max. Many people pair push-ups with rows to keep shoulders balanced.

Make it stick

Train at the same time each day, and keep the session short: most days in this plan take under ten minutes. Log your sets so you can see the line going up. If life gets in the way for a few days, restart from the last week you completed rather than from day 1.

Use your phone to count. Apex One counts push-ups out loud from a side-on view and only counts full reps, so your numbers mean the same thing on day 30 as on day 1.

Keep the reps honest

A challenge only works if every rep counts. Chest close to the floor, body in one line, arms straight at the top. Apex One counts out loud and skips reps it can't fully track.

Count every rep with your phone

Prop your phone up and Apex One counts each full rep out loud and cues your form on 10 strength moves, including squats, push-ups, lunges and curls. Video stays on your phone. Try the free demo in your browser, nothing to install.

Questions

Can a total beginner do this?

Yes. Use incline push-ups against a bench, counter or wall if full push-ups aren't possible yet. The plan scales from your own max.

What if I miss a day?

Pick up where you left off. Missing a day is better than training through sore joints.

Do I need equipment?

No. A floor and your phone are enough.

Will a 30-day push-up challenge give me visible muscle?

It can add some strength and a little muscle, especially for beginners, but visible change depends a lot on your overall training and diet. Focus on the strength gain.

Can I combine the push-up challenge with other training?

Yes. Keep the push-ups on the same days as other upper-body work or on separate easy days, and reduce other chest and triceps work if your shoulders get sore.

How much can I improve in 30 days?

Beginners often add several reps to their max in a month. It varies by person.

Do knee push-ups count?

Yes. Use the variation you can do with clean form and stick with it for the challenge.
